Caffeine for Exercise Performance: What the Evidence Really Shows
Few supplements have as much high-quality evidence behind them as caffeine. In its position stand on caffeine and exercise performance, the International Society of Sports Nutrition (ISSN) concludes that caffeine reliably improves many aspects of physical performance when used correctly. Here is what the research actually supports — and how to use it sensibly.
How much, and when
The effective range is well defined. Caffeine improves performance at doses of roughly 3–6 mg per kg of body weight. For a 70 kg person that is about 210–420 mg. Very high doses (9 mg/kg or more) rarely add benefit and sharply increase side effects, so there is no reason to exceed the effective range.
- Timing: anhydrous caffeine in capsule or powder form is typically taken about 60 minutes before exercise, which lines up with peak blood levels.
- Faster forms: caffeine chewing gum, mouth rinses and some gels are absorbed more quickly and can be useful closer to or during an event.
- Coffee also works, but the caffeine content per cup varies widely, making precise dosing harder.
What it actually improves
The benefits are broad but modest — small to moderate in size, not miraculous:
- Aerobic endurance shows the most consistent, moderate-to-large benefit.
- Muscular endurance, strength and movement velocity improve in many studies.
- Sprinting, jumping and throwing performance can also benefit.
- Alertness, vigilance, mood and reaction time improve, which matters for skill- and focus-heavy sports.
Responses differ a lot between individuals — partly due to genetic differences in how fast caffeine is metabolised — so it is worth testing your own response in training before an important event.
Using it safely
For healthy adults, up to about 400 mg of caffeine per day is generally considered safe. Common side effects at higher intakes include anxiety, jitteriness, a racing heart and stomach upset. Because caffeine has a long half-life, avoid it within roughly 6 hours of bedtime to protect sleep — the very thing that drives recovery. People who are pregnant, have heart conditions, or are sensitive to stimulants should be more conservative and check with a health professional.
