Beetroot Nitrate and Endurance Performance: What the Science Says
Beetroot juice has long had a reputation as endurance athletes' natural "secret weapon." The reason lies in its rich supply of inorganic nitrate, a compound the body converts into nitric oxide (NO) — a molecule that plays a key role in regulating blood vessels and muscle function. A 2025 umbrella review published in Sports Medicine, pooling 20 meta-analyses covering roughly 180 original studies and more than 2,600 participants, brings together the strongest evidence to date on the topic.
From nitrate to nitric oxide
After you swallow nitrate, it's absorbed and partly recirculated through saliva, where anaerobic bacteria in the mouth reduce it to nitrite. Once swallowed again, nitrite is further converted into nitric oxide in the stomach and in muscle tissue — a reaction that becomes especially efficient under low-oxygen or acidic conditions, exactly the environment created during high-intensity exercise. The resulting NO helps:
- Improve blood flow and oxygen delivery to working muscle.
- Boost mitochondrial efficiency, lowering the oxygen cost of a given power output.
- Enhance contractile function, particularly in fast-twitch (type II) muscle fibers.
Dose and timing
The pooled evidence points to a minimum effective dose of about 6 mmol/day (~372 mg) of nitrate — roughly one shot (70–140 ml) of concentrated beetroot juice. For a performance boost in a single session, studies commonly used an acute dose of 5–9 mmol of nitrate, taken 2–3 hours before exercise so blood nitrite levels peak at the right time. Notably, multi-day loading protocols (more than 3 days) tend to outperform a single acute dose, especially for time-to-exhaustion tests.
Who benefits most
The evidence shows nitrate's effects are clearest for:
- Prolonged submaximal exercise (time-to-exhaustion protocols).
- High-intensity intermittent exercise resembling team sports, lasting 12–40 minutes.
- Total distance covered and muscular endurance in repeated-effort tests.
By contrast, effects on time-trial performance, VO2max, and maximal strength tend to be modest or inconsistent.
The catch: elite athletes see smaller gains
One important caveat: nitrate's benefits tend to be more pronounced in recreational or less-trained individuals than in highly trained athletes. The likely explanation is that well-trained athletes have already optimized their physiology through years of training, including higher endogenous NO production — leaving less "room" for a supplement to add on top. Beetroot nitrate is best viewed as a potential performance aid, not a magic bullet, and individual response can vary considerably.
