Tart Cherry Juice for Exercise-Induced Muscle Damage: What the Latest Meta-Analysis Shows
Delayed-onset muscle soreness and a temporary drop in strength are common after hard training sessions, especially ones with unfamiliar or heavy eccentric loading. A 2026 systematic review and meta-analysis in Sports Medicine – Open, pooling data from 19 controlled trials in athletes, looked specifically at whether tart cherry juice (Montmorency cherry, Prunus cerasus) supplementation helps recovery from exercise-induced muscle damage.
What the meta-analysis found
- Maximum voluntary contraction (MVC), a lab measure of muscle strength, recovered significantly faster in the tart cherry juice groups than placebo at every time point checked after exercise, from immediately post-exercise (effect size 0.63) through 96 hours later (effect size 4.82).
- C-reactive protein (CRP), a blood marker of systemic inflammation, was significantly lower in supplemented athletes immediately after exercise and up to 48 hours afterward.
- A dose-response analysis across the pooled trials identified roughly 260 ml per day of tart cherry juice as the amount associated with the largest strength-recovery benefit; lower daily amounts showed little to no measurable effect, and going higher did not add further benefit.
- A separate 2025 meta-analysis of 10 trials reported a 9.13% improvement in maximal voluntary isometric contraction and reductions in interleukin-6 and interleukin-8, but found no significant change in creatine kinase, CRP, TNF-alpha, or subjective soreness (VAS) scores — so the strength-recovery signal is more consistent than the pain-relief signal.
Practical dosing and timing
Across the trials included in these reviews, the most common protocol was a loading phase of about 4 to 5 days before a hard training session, competition, or damaging bout of exercise, continued for 2 to 3 days afterward. Doses were typically split into two servings a day — for example, roughly 240–355 ml (8–12 oz) of juice, or about 30 ml of concentrate, taken morning and evening. Total polyphenol intake in some trials was around 1,200 mg per day. Because tart cherry juice is a whole-food beverage rather than an isolated drug, timing it consistently around training — not just on the day of the workout — appears to matter more than taking a single large dose right before or after exercise.
Why it may help: anthocyanins and polyphenols
Montmorency tart cherries are unusually concentrated in anthocyanins, the pigments responsible for their deep red color, along with other phenolic compounds. These molecules have antioxidant and anti-inflammatory properties in laboratory and human studies, and are thought to blunt some of the oxidative stress and inflammatory signaling that eccentric or unaccustomed exercise triggers in muscle tissue. That biological plausibility, combined with the CRP and strength-recovery findings, is why researchers consider tart cherry juice one of the better-supported food-based recovery aids, while still describing the evidence as moderate rather than definitive.
What's still unclear
Not every outcome improves consistently. Creatine kinase (a marker of muscle cell damage) and perceived soreness on standard pain scales have not shown reliable improvements across studies, and juice formulation (fresh, frozen-concentrate, or powder) varies between trials, making direct comparisons difficult. Athletes with diabetes, on blood thinners, or with kidney conditions should check with a doctor or sports dietitian before adding concentrated tart cherry products, since these can affect blood sugar and interact with some medications.
