Magnesium for Athletes: What the Evidence Says About Cramps, Sleep, and Performance
Why magnesium matters for training
Magnesium is a cofactor in hundreds of enzymatic reactions, including several directly tied to exercise capacity. According to the review:
- Magnesium supports ATP formation, the primary energy currency used during muscle contraction.
- It plays a role in protein synthesis, relevant to muscle repair and adaptation after training.
- Athletes may have higher magnesium demands than sedentary adults — the review estimates 10–20% greater needs due to losses through sweat and urine, combined with higher metabolic turnover during intense training.
Muscle cramps: evidence is limited, not conclusive
Low magnesium status can impair neuromuscular signaling, which is the mechanistic reason cramps are often linked to the mineral. However, the review is careful to note that "evidence on its role in exercise-induced cramps remains limited." This mirrors findings from a separate Cochrane review, which concluded magnesium supplementation probably makes little or no difference to cramp frequency in general populations. In short: correcting a genuine deficiency may help, but magnesium is not a proven universal cramp cure.
Sleep and recovery
Magnesium is involved in regulating the nervous system, and some smaller trials suggest supplementation may support markers of sleep quality in the general population. The Dominguez et al. review does not specifically evaluate magnesium's effect on sleep in athletes, so this remains an area where the evidence base for athletic populations specifically is still developing — worth watching, but not yet a settled conclusion.
Performance: mostly mixed results
Across randomized controlled trials cited in the review, most studies in cyclists, runners, and volleyball players found no significant improvement in strength or performance from magnesium supplementation. Some positive signals did appear in recreational athletes and elite soccer players, suggesting effects may depend on baseline magnesium status and training population — supplementing above adequate levels is not a guaranteed performance lever.
How much magnesium do athletes need?
- Standard recommendation for healthy adults: 300–400 mg/day total (diet plus supplements).
- If dietary intake is insufficient, a supplemental dose of 200–400 mg/day of elemental magnesium is generally cited in the literature.
- Common supplemental forms discussed include citrate, oxide, lactate, sulfate, bisglycinate chelate, and magnesium creatine chelate — bioavailability varies by form.
Food sources rich in magnesium include leafy greens, nuts, seeds, legumes, and whole grains — prioritizing diet first is generally recommended before adding a supplement.
