Beta-alanine is one of the few sports supplements with a research trail spanning two decades and, according to a new review by Jay R. The amino acid is the rate-limiting building block for muscle carnosine, a compound that helps buffer hydrogen ions produced during intense exercise. During sprinting, repeated lifts, or other high-intensity work, muscles generate hydrogen ions faster than the body can clear them, and the resulting drop in pH is a major contributor to fatigue. Carnosine acts as an intracellular buffer against that acidity. Because beta-alanine supplementation is the most effective way to raise muscle carnosine, it has become a staple recommendation for athletes competing in efforts lasting roughly one to four minutes — the window where buffering capacity matters most.

A supporting study published in the Journal of the International Society of Sports Nutrition (June 2025) examined 23 adolescent distance runners over four weeks, using daily doses of 6.4 g for males and 4.8 g for females. Results included:

Beta-alanine's core, best-supported use remains improving high-intensity exercise capacity through enhanced muscle buffering — an effect documented across hundreds of studies and multiple populations. Its newer applications in stress resilience, tactical performance, and cognitive support in specific older-adult subgroups are active research areas worth watching, but not yet blanket recommendations. Anyone considering supplementation should be aware that mild, temporary tingling is a common and expected side effect, not a sign of a problem, and typically resolves as the body adjusts or with split dosing.
