EAA vs. BCAA: Which Amino Acids Actually Build Muscle?
Walk into any supplement aisle and you will find two very similar-looking tubs: one labeled BCAA (branched-chain amino acids) and one labeled EAA (essential amino acids). Both promise to support muscle recovery and growth, but the underlying science tells a very different story about which one actually drives muscle protein synthesis (MPS) — the biological process by which your body builds new muscle tissue.
How Muscle Protein Synthesis Works
MPS is triggered in two stages. First, an anabolic "signal" activates the mTORC1 pathway inside muscle cells, essentially switching on the machinery for building new protein. Leucine, one of the three branched-chain amino acids, is the most potent trigger of this signal. Second, once the machinery is switched on, the body needs raw materials — all nine essential amino acids (EAAs), including leucine, isoleucine, valine, lysine, methionine, phenylalanine, threonine, tryptophan, and histidine — to actually assemble new muscle protein chains.
EAA vs BCAA: What the Evidence Shows
This is where BCAA-only supplements fall short. A 2017 study published in Frontiers in Physiology by Jackman and colleagues found that ingesting BCAAs alone after resistance exercise did stimulate myofibrillar protein synthesis, but the response was smaller and less sustained than what is typically observed after ingesting a complete protein or a full EAA blend. The reason is simple: BCAAs can switch on the anabolic signal, but without the other six essential amino acids, the body lacks enough building blocks to sustain protein synthesis for long.
- BCAA alone: strong initial mTORC1 signal, but limited substrate availability caps the total muscle-building response.

When BCAAs Still Have a Role
BCAAs are not useless. They can be a convenient, low-calorie way to add a leucine boost between meals, may help reduce perceived fatigue during long endurance sessions, and remain a reasonable option for people who are already consuming adequate total daily protein and simply want an extra leucine "trigger" without additional calories. However, BCAAs should not be relied upon as a replacement for total protein or a complete EAA source around training.
Practical Dosing Recommendations
For most resistance-trained adults, hitting roughly 1.6–2.2 g of protein per kilogram of body weight per day from whole foods already covers essential amino acid needs. If supplementing, look for an EAA product delivering 10–15 g of essential amino acids with at least 2–3 g of leucine per serving, ideally around training. Reserve BCAA-only products for situational use, such as fasted training, rather than as a primary muscle-building tool.
