Citrulline Malate for Exercise Performance: What the Research Shows
Citrulline malate is one of the most researched pre-workout ingredients in sports nutrition, popular for its role in supporting blood flow and delaying the onset of fatigue during high-rep resistance training. Here is what current research actually shows about how it works, how well it performs, and how much to take.
What Is Citrulline Malate?
Citrulline malate combines the amino acid L-citrulline with malic acid (malate). In the body, citrulline is converted to L-arginine, a precursor for nitric oxide (NO), a molecule that helps blood vessels relax and widen. Malate, meanwhile, is an intermediate in the Krebs cycle, the pathway cells use to produce energy (ATP).
How It May Work: Nitric Oxide, Blood Flow, and the "Pump"
The proposed mechanism behind citrulline malate has two parts:
- Vasodilation: increased nitric oxide production may widen blood vessels, improving delivery of oxygen and nutrients to working muscles — this is generally what athletes describe as a stronger "pump."
- Fatigue buffering: the malate component may support ATP regeneration and help clear ammonia, a byproduct of intense exercise linked to muscular fatigue.
What the Evidence Actually Shows
A widely cited systematic review and meta-analysis by Trexler et al., published in Sports Medicine (2019), pooled 12 studies (13 independent samples, 198 participants) examining citrulline supplementation and high-intensity strength/power performance. The result was a statistically significant but small benefit compared to placebo (standardized mean difference of 0.20, 95% CI 0.01–0.39, p = 0.036).
Importantly, the benefit appears more consistent for muscular endurance — completing more repetitions before failure — than for single-effort maximal strength (such as a 1-rep max lift). Later reviews on repeated-sprint and CrossFit-style performance have shown similarly mixed but generally favorable trends, and researchers note that supplement quality and dosing protocols vary widely between studies.
Typical Dosage and Timing
- Dose: most studies use 6–8 g of citrulline malate (roughly a 2:1 citrulline-to-malate ratio), which supplies about 3.5–5 g of L-citrulline. Some protocols use up to 8–10 g.
- Timing: commonly taken 40–60 minutes before training, since plasma citrulline levels tend to peak around 40 minutes after ingestion.
- Doses below roughly 3 g or taken less than 30 minutes before exercise have generally not shown reliable benefits in controlled studies.
A Few Practical Notes
Citrulline malate is generally well tolerated, though some people report mild digestive discomfort at higher doses. Effects, when present, tend to be modest — meaningful mainly in contexts where small performance margins matter, such as competitive strength sports.
