The Calorie Deficit Explained: Why Energy Balance Is the Foundation of Fat Loss
If you strip away every diet trend, supplement claim, and training hack, one physiological fact remains: fat loss requires a sustained calorie deficit — consuming fewer calories than your body burns over time. Every method that works (low-carb, low-fat, intermittent fasting, portion control, GLP-1 medications) works primarily by creating that deficit. Understanding energy balance is the foundation for making any of them work for you.
Energy balance in one equation
Energy in (food and drink) − Energy out (total daily expenditure) = Energy balance. When the number is negative, the body mobilizes stored fat to cover the gap — that is fat loss. Total daily energy expenditure has three main components:
- Resting metabolic rate (RMR): 60-75% of daily expenditure — the energy your body uses at rest just to stay alive. Largely determined by body size and muscle mass.
- Thermic effect of food (TEF): ~10% — the energy cost of digesting food. Protein has the highest TEF (~20-30%), fat the lowest (~0-3%).
- Activity expenditure: 15-35% — deliberate exercise plus NEAT (all non-exercise movement: walking, fidgeting, standing). This is the most variable and most controllable component.
How big should the deficit be?
- Moderate deficit (the evidence-backed sweet spot): roughly 300-500 kcal/day below maintenance, or about 0.5-1% of body weight lost per week. This preserves more lean mass, is more sustainable, and produces comparable long-term results to aggressive cuts.
- Aggressive deficit (usually counterproductive): cutting 1,000+ kcal/day or eating very low calories causes faster initial loss but increases muscle loss, hunger, fatigue, and rebound risk.
- The minimum viable intake: for most adults, staying above roughly 1,200-1,500 kcal/day (women) and 1,500-1,800 kcal/day (men) unless under medical supervision.
Why the deficit must be sustained
The body adapts: as you lose weight, your energy needs drop (smaller body, lower NEAT, some metabolic adaptation). A deficit that worked at 90 kg stops working at 75 kg. This is why plateaus are normal and why the deficit must be periodically re-calibrated — usually by recalculating maintenance calories as weight changes, not by eating even less.
Practical strategy
- Estimate your maintenance with a calculator, then track intake for 1-2 weeks to see what your real maintenance is (adjust by what the scale does).
- Create a 300-500 kcal deficit — preferably by combining a modest intake reduction with a modest increase in daily movement (steps, NEAT).
- Prioritize protein (1.6-2.2 g/kg/day) and resistance training to keep the loss mostly fat.
- Expect plateaus and re-calibrate, rather than panic-cutting further.
