The International Society of Sports Nutrition (ISSN) reviewed this body of evidence and published a position stand summarizing what doses, timing, and individual factors actually matter for athletes and recreational exercisers alike.
How much caffeine actually works
According to the ISSN review, the performance-enhancing effect of caffeine follows a fairly well-defined dose range. Going higher than that ceiling does not appear to add further performance benefit and instead raises the likelihood of side effects such as jitteriness or an upset stomach.

As a result, some people experience a strong performance boost from a standard dose while others notice little to no effect.
At the doses studied, caffeine is generally considered safe for healthy adults. That said, sensitive individuals may experience anxiety, gastrointestinal upset, or difficulty falling asleep, especially if caffeine is consumed too late in the day — which can, in turn, interfere with the sleep and recovery process that training adaptations depend on.
