For years, gym folklore insisted that skipping a post-workout protein shake within 30 minutes of training meant wasting your effort — the so-called "anabolic window." A systematic review and meta-analysis published in Nutrients in June 2025 adds fresh, rigorous evidence to a growing body of research showing that this narrow window matters far less than most people think.

What the New Research Found

Researchers Rafael Casuso and Lennert Goossens pooled data from five randomized controlled trials (six reports, 193 participants total, spanning young trained adults, older untrained adults, and people with type 2 diabetes) that tested protein timing windows ranging from 15 minutes before exercise to roughly 2 hours after. Doses in the included trials were typically 25–27.1 grams per serving, or an individualized 0.3 g per kg of body weight.

The results were strikingly consistent: protein timing had no significant effect on chest press strength (standardized mean difference, SMD: 0.07; 95% CI: −0.248 to 0.395; p = 0.653) and no significant effect on total lean body mass (SMD: −0.08; 95% CI: −0.398 to 0.244). There was a modest signal favoring pre-exercise protein for leg press strength (SMD: 0.70; 95% CI: 0.005 to 1.388; p = 0.048), but the authors note this came from just two studies with low certainty of evidence — not enough to build a training strategy around.

Why This Fits the Bigger Picture

This isn't an isolated finding. Earlier meta-analyses have shown that when researchers statistically match total daily protein intake between "immediate post-workout" and "delayed" groups, the apparent timing advantage disappears. Muscle protein synthesis stays elevated for many hours — some researchers estimate up to 24–48 hours — after a resistance training session, not just the 30-60 minutes once assumed. In other words, there is a window, but it is measured in hours, not minutes.

Total Daily Protein Still Matters — A Lot

The International Society of Sports Nutrition (ISSN) position stand on protein and exercise, still the most widely cited reference in this field, recommends an overall daily protein intake of 1.4–2.0 grams per kilogram of body weight per day for most exercising individuals aiming to build or maintain muscle. During calorie-restricted periods, resistance-trained individuals trying to preserve lean mass may benefit from higher intakes of 2.3–3.1 g/kg/day. The ISSN also recommends spreading protein across the day in doses of about 0.25 g/kg body weight, or 20–40 grams, roughly every 3–4 hours, rather than concentrating it all around a single training session.
