How much carbohydrate actually matters

Muscle glycogen is the primary fuel for moderate-to-high intensity exercise, and depleting it is a major contributor to fatigue during endurance and repeated-effort training. Refilling those stores efficiently requires a specific carbohydrate dose, not just "eating something." Based on the sports nutrition literature, glycogen resynthesis after exhaustive endurance exercise is maximized with approximately 1.0-1.2 g of carbohydrate per kilogram of body weight per hour, consumed during the first four hours after exercise. That narrow window becomes genuinely important mainly when the next high-intensity training session is scheduled less than 24 hours later — for example, twice-daily training blocks or back-to-back competition days. In that scenario, every hour counts because there is limited time to restock glycogen before the next demanding effort. For everyone else — including most recreational and even many competitive athletes who train once a day with normal rest between sessions — total carbohydrate intake across the whole day is the factor that actually determines how well glycogen stores are replenished, not the exact minute the first bite is eaten.

What recent research (2024-2025) adds

More recent controlled studies have directly tested what happens when carbohydrate intake is delayed after training. Delaying carbohydrate intake by three hours after exercise did not reduce the molecular signaling responses triggered by the training session, nor did it change the rate of glycogen resynthesis compared with feeding immediately after exercise — as long as total carbohydrate intake over the following 8-24 hours was adequate. This is a meaningful finding for athletes who cannot eat right away due to schedule, appetite suppression after intense exercise, or simple practicality.
